Why Am I Gaining Weight in a Calorie Deficit?
You are doing everything right and the scale still goes up. Before you conclude that your body defies physics, walk through the three real explanations.
First: fat gain needs surplus calories
Gaining a kilogram of fat requires roughly 7,700 calories above what you burn. If you are genuinely in a deficit, the extra weight is not fat. Something else is moving the number.
Suspect 1: water retention
New training, more salt, stress, poor sleep and hormonal cycles all make the body hold water, sometimes 1 to 2 kg of it. This is the most common reason the scale rises during a real deficit. See what water weight is and how long it lasts.
Suspect 2: the deficit is smaller than you think
Calorie formulas estimate; portions creep; weekend eating erases weekday discipline. If your trend is flat for three or more weeks, your real-world deficit is close to zero. Recalculate with the calorie deficit calculator and tighten what you can measure.
Suspect 3: not enough time
A 500 kcal daily deficit moves the scale about half a kilo per week, which is smaller than normal daily fluctuation. One week tells you nothing; judge the trend, not the daily number.
How to settle it
Weigh daily under the same conditions, wait two to three weeks, and read the trend line. Falling: you were retaining water, keep going. Flat: shrink the gap between planned and real intake. A trend-first tracker makes this diagnosis automatic.

Common questions
- Can you gain weight in a calorie deficit?
- You can gain scale weight from water retention, but not body fat. Fat gain requires eating above your maintenance calories. If the trend rises for weeks, the deficit probably does not exist in practice.
- Why am I gaining weight while eating 1,200 calories?
- Most likely water retention from stress, training or hormones, or intake that is higher than logged (oils, snacks, weekends). Track the weekly trend for three weeks; if it truly rises, get medical advice to rule out other causes.
- How long should I wait before changing my deficit?
- Two to three weeks. Shorter windows are dominated by water swings, so any adjustment based on them is guesswork.
